Most women who message me do not need a better workout. They need one that survives a real week — the job, the family, the two evenings that vanish without warning.
That is why my clients train three days a week, full body, not five days split across body parts. A five-day split sounds serious. But miss two sessions and you have skipped an entire muscle group for the week. Miss two full-body sessions and you have still trained everything, just less. The plan that survives a bad week beats the plan that only works in a perfect one.
Here is the exact three-day plan I give clients. It needs a pair of dumbbells and a bench or a sturdy chair.
Day 1
- Goblet Squat
- Hip Thrust
- Chest Press
- Front Raise
Day 2
- Lunges
- Dumbbell Swing
- Single Arm Row
- Bicep Curl
Day 3
- Front Squat
- Deadlift
- Dips
- Reverse Fly
Three sets of ten to twelve on each, resting about a minute between sets. Leave a day between sessions where you can — Monday, Wednesday, Friday works well.
Why these twelve
Look at the pattern rather than the list. Every day has a squat or hinge for the legs and glutes, a push, and a pull. That is the whole logic. It is how you cover the entire body in four movements instead of twelve, and it is why three days is enough.
The isolation work at the end of each day — front raise, bicep curl, reverse fly — is there because it is the part women actually want to see change, and because it costs you four minutes.
Does it work?
My client Khushi Mam followed this exact plan and lost 21 lb in nine weeks. She did not train more days than you have. She trained the same three, without missing them.
That last part is the whole difference. Consistency is not a personality trait — it is what happens when the plan fits the life. Three days fits.
Getting the form right
Two things matter more than the weight you lift:
- Back straight, core engaged, shoulders depressed. Say it before every set until
it stops being something you think about.
- Full range, slower than feels natural. A half-rep with a heavy dumbbell builds
less than a full rep with a light one, and hurts more.
If you are not sure whether your form is right, film one set from the side on your phone. You will see in five seconds what you cannot feel.
Start where you are
If twelve movements feels like a lot, do Day 1 only, twice this week. Add Day 2 next week. Add Day 3 the week after. In three weeks you are running the full plan and it will feel like something you already do rather than something you are starting.
That is how it should feel.
